Rate of force development (RFD) is a measurement of how quickly an athlete can reach peak levels of force. In most competitive sporting situations the athlete who has a higher rate of force development will win the contest.
The most common way to improve rate of force development is to lift submaximal loads quickly. Approximately 40 to 50 per cent of your 1 repetition maximum (1RM) is enough load to improve your RFD. Perform 3-5 repetitions for multiple sets but ensure your intent is to move the bar fast.
